Knees and exercise have a love-hate relationship.

Squats are bad for the knees.

Lunges are bad for the knees.

Letting the knees travel over your toes is bad for the knees.

If this were true, the safest thing to do would be to avoid all of that. But that’s not how knees work. Knees are built to flex, extend, absorb force, and transfer it between your hips and ankles.

Knees don’t need to be protected from every challenge, but they do need to be strong enough, mobile enough, and stable enough to handle what life throws at them.

Here, I’ll explain why they matter, how the knee works, the muscles that control it, how much mobility and stability it needs, and the exercises that build stronger, more capable knees.

Why Your Knees Matter

Every time you move, the knees go to work. When you lower into a squat or step down a staircase, they flex to help absorb force. When you stand up, climb a stair, or rise from a squat, they extend to help produce force.

The knees and the surrounding muscles also play a vital role in deceleration. Walking downhill or landing from a jump requires the muscles surrounding the joints to decelerate. That braking ability matters just as much as strength.

Then there is single-leg movement.

Walking is a series of coordinated single-leg stances. Add stairs, uneven ground, lunges, step-ups, or sport, and the demand goes up.

Strong knees are more about keeping options open than chasing an impressive squat number. You want them to work as intended while you’re getting after it.

To understand how to strengthen the knees, it helps to know what is going on beneath them.

Knee Anatomy & Muscles

The knee is a hinge joint with a lot going on around it.

There are three main bones: the femur (thigh bone), the tibia (shin bone), and the patella (kneecap). The fibula runs along the outside of the lower leg and provides attachment points for several muscles and ligaments.

The knee is two joints working together, and they are:

Tibiofemoral Joint: where the femur meets the tibia and where most of the knee’s movement takes place.

Patellofemoral Joint: where the patella moves along the joint as the knee bends and straightens. The patellar tendon connects the patella to the tibia and acts like a pulley for the quadriceps, allowing extension and flexion.

The knee has two menisci, one on the inside and one on the outside, that help distribute loads, absorb forces, and improve the fit between the femur and tibia. In addition, four major ligaments help control excessive movement at the knee.

That brings us to the part that matters most in the gym: the muscles that surround it and act on it.

The quads straighten the knee, but they also help control flexion when you lower into a squat, descend stairs, or land from a jump. Then there are the hamstrings. They help bend the knee, control the tibia, and decelerate.

The glutes are nowhere near the joint, but they act on the hip and femur, which influence what happens at the knee during lower-body movements. If the hip lacks stability or mobility, the knee isn’t happy.

Calves matter as well because the gastrocnemius crosses the knee joint, contributing to knee flexion and helping stabilize the lower leg. The adductors help control the position of the femur and pelvis, which can affect knee alignment.

All these muscles play into how the knee moves.

How the Knee Moves

The knee is a hinge joint, but not a perfectly fixed one. Its two main movements are flexion and extension, with a small amount of rotation occurring as the knee bends and straightens.

Knee Flexion is the bending of the knee, like when you squat, perform leg curls, or sit down.

Knee Extension is straightening the knee, such as when you rise from a squat.

Rotation: The knee also allows a small amount of rotation, especially when it’s flexed. This rotation is necessary for the femur and tibia to work well together.

The knee requires adequate mobility for flexion and extension; however, it is even more crucial for it to maintain sufficient stability to regulate that mobility.

What The Knees Need

Here’s what the knee needs.

Mobility: Limited flexion can make squatting, kneeling, and getting down to the floor more difficult, while limited extension can change how you stand and walk.

Stability and Control: During lower-body movements, the kneecap must align with the Tibiofemoral joint. Stability involves controlling intended movements while restricting unwanted motion.

Strength: Strong quads matter because they extend and decelerate the knee. But the hamstrings, glutes, calves, and hip muscles all contribute to how well the knee operates.

Signs Your Knees Might Need More Attention

The knees can give you clues before they become an issue. You may also notice:

  • Difficulty getting out of a chair without using your hands
  • Struggling with stairs, especially going down
  • Poor control during step-downs
  • Knees collapsing inward
  • A noticeable strength difference between sides
  • Difficulty comfortably bending or straightening the knee

Single-leg movement can expose a lot here.

Bilateral squats may look fine because one side can pick up the slack. Put someone on one leg with a step-down, split squat, or lunge, and those differences tend to become much easier to see.

What you are looking for is control. Can you lower yourself smoothly or maintain your balance? Can the knee bend under load without you feeling unstable?

Persistent swelling, locking, repeated giving way, significant loss of motion, or pain that continues to worsen deserves an assessment from an appropriate healthcare professional.

How to Train Your Knees

You want to build strength, control, and load tolerance. Here’s how to do that.

Build Quadriceps Strength

Squats, split squats, step-ups, and leg extensions can all build the strength needed to stand up, climb stairs, sprint, absorb force, and control knee flexion.

Strengthen the Posterior Chain

The hamstrings and glutes help support the knee by controlling the hip and tibia and contributing to deceleration. That means hip hinges, hamstring curls, and other glute-dominant movements to keep the knee happy.

Train Single-Leg

Split squats, reverse lunges, step-ups, and step-downs require each leg to work independently, making side-to-side differences harder to hide. Single-leg training also challenges the hip, knee, ankle, and foot to work together as a unit.

Use Eccentrics and Isometrics

Slow lowering phases can help improve knee control and strength. Isometrics can also be useful when you want to build strength and tolerance if certain ranges of motion are painful.

Six Exercises For Stronger Knees

That’s a lot of talk; now it is time for action.

Spanish Squat

Exercise Type: Quad strength

The Spanish squat shifts the load to the quads while keeping the torso upright and the shins relatively vertical. It builds knee and quad strength without making the squat hip-dominant.

Where It Goes: Accessory exercise after the main strength movement.

How to Do It:

  1. Anchor a looped band and put it behind both knees.
  2. Step back until there is solid tension in the band.
  3. Keep your torso tall, get into your squat stance, and sit between your knees.
  4. Descend to a comfortable depth.
  5. Drive through the feet to return to standing.

Sets and Reps: 3–4 sets of 8–15 reps.

Big Form Tip: Keep your torso upright so the quads, not the hips, do most of the work.

Controlled Step-Down

Exercise Type: Eccentric quadriceps strength and single-leg control

The controlled step-down trains knee eccentric strength, which is needed for the braking strength you need for stairs, downhill walking, and other single-leg moves.

Where It Goes: An accessory exercise after your main lower-body lift.

How to Do It:

  1. Stand on a step with one foot near the edge.
  2. Slowly bend the working knee and lower the opposite heel toward the floor.
  3. Lightly tap the heel down.
  4. Push through the working leg to return to standing.
  5. Complete all reps before switching sides.

Sets and Reps: 2–4 sets of 6–10 reps per side.

Big Form Tip: If you’re smacking the foot to the floor instead of controlling it, use a lower step.

Front-Foot-Elevated Split Squat

Exercise Type: Single-leg strength

Elevating the front foot gives you more room to sink into the split squat, increasing the range of motion at the knee and hip. It is an excellent way to strengthen the quads and single-leg balance.

Where It Goes: Use it as a primary lower-body strength exercise or as the first accessory movement after squats or deadlifts.

How to Do It:

  1. Place your front foot on a low plate or platform.
  2. Step the other leg behind you into a comfortable split stance.
  3. Keep your front foot flat.
  4. Lower your back knee toward the floor as the front knee bends.
  5. Go as deep as you can control.
  6. Push through the front foot to return to the start.

Sets and Reps: 3–4 sets of 10–12 reps per side.

Big Form Tip: Let the front knee move forward and don’t force the shin to remain vertical.

Romanian Deadlift

Exercise Type: Glute and hamstring strength

Strong knees need strong hamstrings and glutes, and the RDL trains both while strengthening the hip hinge. It also balances all the knee-dominant work in the rest of this list.

Where It Goes: Use it as a main strength exercise.

How to Do It:

  1. Stand tall holding a barbell or dumbbells.
  2. Keep a slight bend in your knees.
  3. Brace your core.
  4. Push your hips back while keeping the weights close to your quads.
  5. Lower until you feel a strong stretch in the hamstrings.
  6. Drive your hips forward and return to standing.

Sets and Reps: 3–4 sets of 6–12 reps.

Big Form Tip: Keep the knees soft, then move from the hips.

Leg Extension

Exercise Type: Direct quadriceps strength

The leg extension is great for building direct quad strength, increasing training volume for muscle growth, and strengthening the quads through a controlled range of motion.

Where It Goes: Use it toward the end of your lower-body workout.

How to Do It:

  1. Sit in the machine with the knee aligned with the machine’s pivot point.
  2. Place the pad across the lower shin.
  3. Brace yourself against the seat.
  4. Straighten the knees slowly.
  5. Pause briefly near the top.
  6. Lower slowly back to the starting position.

Sets and Reps: 2–4 sets of 12–20 reps.

Big Form Tip: Avoid momentum on the way up and the way down.

Stability Ball Hamstring Curl

Exercise Type: Hamstring strength and knee-flexion stability

The stability ball hamstring curl trains knee flexion and hip strength, requiring core engagement to maintain hip position. The ball’s instability makes the knees and posterior work harder for your benefit.

Where It Goes: Accessory exercise.

How to Do It:

  1. Lie on your back with your heels on a stability ball.
  2. Lift your hips until your body forms a straight line from shoulders to knees.
  3. Dig your heels into the ball.
  4. Curl the ball toward your glutes by bending your knees.
  5. Keep your hips elevated as the ball moves in.
  6. Once your knees reach 90 degrees, slowly straighten your legs, lower the hips to the floor, and repeat.  

Sets and Reps: 2–4 sets of 8–15 reps.

Big Form Tip: Keep your hips up. If they sag, the hamstrings lose tension, making the exercise easier.

Wrapping Up

Your knees are built to move, absorb force, and handle load. The goal is to make them more capable. The six exercises here provide a solid mix of quad and hamstring strength, eccentric control, single-leg stability, and loaded knee flexion.

Your feet create the foundation. Your ankles help you move across it, and then your knees help you absorb and generate force as you move through life.
